How to stop doomscrolling at night on iPhone (2026)
Late-night scrolling usually starts with one tap on Instagram or YouTube in bed. On iPhone, schedule Downtime (Screen Time Schedule on iOS 27) and turn on Block at Downtime so it can't be ignored, set a sleep schedule so Sleep Focus starts during wind down, try Grayscale and charge the phone away from the bed. If you want to keep DMs at night, hide only Reels and Shorts with an app like minulo, which is free, and lock the official apps at bedtime.
This page is written by the developer of minulo. Steps for iPhone settings come from Apple's iPhone User Guide (iOS 26 and iOS 27), checked on 2026-10-23. Menu names can change with app and iOS updates. This page gives practical steps, not medical advice.
| Method | How to set it up | Limits |
|---|---|---|
| Downtime (iOS 26) | Settings > Screen Time > Downtime > Scheduled, then set a start and end time. During downtime only calls, messages and apps you allow are available. A reminder comes 5 minutes before it starts. | By default you can ignore it. Set a Screen Time passcode and turn on Block at Downtime so blocked apps can't be opened. It blocks whole apps, Instagram DMs included. |
| Screen Time Schedule (iOS 27) | Settings > Screen Time > Screen Time Schedule, turn on Schedule, then Add Schedule and make a night time window. Add a Time Allowance category such as Social Media to say what is allowed in it. | Needs iOS 27 or later on all your Apple devices. Also works on whole apps (and websites an app declares as its own). |
| Sleep schedule and Sleep Focus | Health > Browse > Sleep: set bedtime and wake up time. Wind down can start 15 minutes to 3 hours before bedtime, and Sleep Focus begins with it. Sleep Focus filters notifications and calls. | It doesn't block apps. You can turn it off in Control Center. |
| A quiet Home Screen for Sleep Focus | Settings > Focus > Sleep, then choose a Home Screen page to show while the Focus is on. Pick a page without Instagram, TikTok or YouTube. | The apps are still in the App Library and search. It removes the icon you tap out of habit, nothing more. |
| Grayscale | Settings > Accessibility > Display & Text Size > Color Filters, turn on Color Filters and choose Grayscale. | Nothing is blocked. Night Shift doesn't switch grayscale off, so you can use both. |
| Charger outside the bedroom | Charge the phone in another room so it isn't within reach in bed. | If your phone is your alarm, you need another alarm clock. |
| YouTube Shorts feed limit set to 0 | In the YouTube app: You > Settings > Time management > Shorts feed limit. | Adults can dismiss the limit. Only the YouTube app, not youtube.com. |
| Instagram Sleep mode | Mutes Instagram notifications and auto-replies to DMs. | Reels are still there if you open the app. |
| minulo | Hides Reels, Shorts and suggested posts while DMs keep working (free). Locks the official apps with Screen Time for up to 2 hours per free block, which you can start before bed. With Pro, a schedule such as 10 PM to 6 AM turns the block on by itself every night. | Notifications from a blocked official app don't arrive. Schedules, blocks longer than 2 hours and Hard Mode are Pro. |
Why night is the hard part
Phone in bed, nothing left to do, and one tap on Instagram or YouTube opens a feed that never ends. In minulo's own anonymous usage data, most social media sessions happen between 8 pm and 1 am (Japan time, where most of the data comes from). That is why the settings below are about the hours before sleep, not the whole day.
1. Schedule Downtime and make it stick
- Go to Settings > Screen Time > App & Website Activity and turn it on if it isn't already.
- Tap Downtime > Scheduled. Choose Every Day or Customize Days and set times, for example 11 PM to 7 AM.
- Set a Screen Time passcode, then turn on Block at Downtime. Without this, you see a reminder but can keep using the apps.
- Check Always Allowed (Settings > Screen Time > Always Allowed). Anything there stays open during downtime.
On iOS 27 the same idea is called Screen Time Schedule: Settings > Screen Time > Screen Time Schedule, turn on Schedule, then add a night time window and choose which Time Allowance categories are available in it. If a friend or family member sets the passcode, you can't switch it off half asleep.
2. Let Sleep Focus start before bed
- In the Health app, tap Browse > Sleep and set a sleep schedule (bedtime, wake up time, alarm).
- Set wind down, anywhere from 15 minutes to 3 hours before bedtime. Sleep Focus starts when wind down starts.
- In Settings > Focus > Sleep, choose which people and apps can still notify you, and choose a Home Screen page without social apps.
Sleep Focus only filters notifications and calls. It doesn't stop you opening Instagram, so pair it with Downtime or a block.
3. Make the screen less interesting
Turn on Grayscale in Settings > Accessibility > Display & Text Size > Color Filters. Apple notes that color filters change how images and videos look. It is easy to try for a few nights and switch off again if it doesn't help you.
Charging the phone outside the bedroom does more than any setting, because there is nothing to tap. If you can't do that, put it across the room.
4. Turn down Shorts and Instagram at the source
In YouTube, set the Shorts feed limit to 0 (You > Settings > Time management > Shorts feed limit). In Instagram, Sleep mode mutes notifications and auto-replies to DMs. Both are free, but neither removes Reels or Shorts: an adult can dismiss the Shorts limit, and Sleep mode doesn't hide anything.
5. Keep DMs at night but drop Reels and Shorts
Downtime blocks the whole Instagram app, so group chats stop too. If you still want messages at night, open Instagram inside minulo with Reels, Explore and suggested posts hidden (free), or turn on "Every tab but DMs" so only DMs and notifications are left. Then let minulo lock the official Instagram, TikTok and YouTube apps with Screen Time, so tapping the usual icon shows a block screen instead of the feed. If you also use Downtime, add minulo to Always Allowed so it stays open for messages.
A free block lasts up to 2 hours, so start one when you get into bed. With minulo Pro, a schedule turns the block on at the same time every night, blocks can run longer than 2 hours, and Hard Mode makes turning it off take effort. While the official app is blocked its notifications don't arrive, and minulo sends none of its own.
An example evening
- 10:00 PM Wind down starts, Sleep Focus turns on and the Home Screen switches to a page without social apps.
- 10:30 PM Downtime (or a minulo block) starts. Instagram, TikTok and YouTube don't open.
- In bed Phone charges on the desk. If you have to answer a message, do it in minulo, where there are no Reels (add minulo to Always Allowed if you use Downtime).
- 7:00 AM Downtime ends and the alarm goes off.
How do I stop doomscrolling at night on iPhone?
Schedule Downtime in Settings > Screen Time (Screen Time Schedule on iOS 27), set a Screen Time passcode and turn on Block at Downtime so it can't be ignored. Add a sleep schedule in the Health app so Sleep Focus starts during wind down, and charge your phone away from the bed. If you want to keep DMs, hide only Reels and Shorts with an app like minulo instead of blocking the whole app.
Does Sleep Focus block Instagram or TikTok?
No. Sleep Focus filters notifications and calls and can switch to a different Home Screen page, but it doesn't stop apps from opening. To stop apps, use Screen Time Downtime with Block at Downtime, or lock them with an app such as minulo.
How do I make Downtime so I can't ignore it?
Set a Screen Time passcode and turn on Block at Downtime in Settings > Screen Time > Downtime. Blocked apps then appear dimmed with an hourglass and can't be opened. Also check Always Allowed, since apps listed there stay open.
Can I block Instagram at night but still get DMs?
Not with Screen Time alone, because it blocks the whole app, DMs included. With minulo you can open Instagram with Reels hidden, or with only DMs left, and lock the official app at night. While the official app is locked, its notifications don't arrive.
Is there a free way to stop scrolling before bed?
Yes. Downtime, Sleep Focus, Grayscale, YouTube's Shorts feed limit and Instagram's Sleep mode are all free. In minulo, hiding Reels and Shorts is free, and locking the official apps is free for up to 2 hours per block; automatic nightly schedules are Pro.
